How to Sit Without Back Pain at Your Office Desk
If you're one of millions of people working at a desk all day, chances are your back is telling you something isn't right. The good news? We've got five practical strategies to help—and today, we're focusing on one of the most important: how you actually sit.
The Two Sitting Problems Nobody Talks About
When Bob and I (Brad) look at people in office chairs, we see the same two problems over and over:
Problem #1: The Slouch Slump. Most people end up in what we call a "C posture"—rounded, slouched, compressed. Your spine is literally curving the wrong way. What you want is an "S posture": a gentle curve in (neck), curve out (mid-back), curve in (lower back). An S, not a C.
Problem #2: The Immobility Trap. People sit in one position for hours. They get focused on their work and forget to move. Your body isn't designed to stay still that long, and your back pays the price.
The Standing Desk Game-Changer
Let me (Bob) tell you a personal story. Back in 1985, I was a physical therapy student when I threw out my back moving furniture. I'm pretty sure it was a herniated disc. And you know what I did? I didn't sit for a month. Not once.
I did all my clinical notes standing at a countertop. Seriously. And here's the kicker—I haven't had back issues since.
If I injured my back today, I'd absolutely use a height-adjustable standing desk or desk converter. The key isn't to stand all day instead of sitting; it's to mix it up.
The Movement Rule: Every 30 Minutes
You don't need to stand for eight hours straight. Here's what actually works:
Every 30 minutes, stand for 15 minutes (or at least take a couple-minute break every 20 minutes)
But honestly? Go do something: grab water, visit a coworker, step outside, make copies
Movement is the real hero here—not just changing positions, but actually moving
The person who sits with "perfect posture" all day is still going to have back pain if they never get up.
Back Support: One Size Does NOT Fit All
Not everyone needs the same lumbar support, and that's the key thing people get wrong.
If you have a rounder build and there's a big gap between your back and the chair, you'll need more lumbar support. Start with a rolled-up towel—seriously, it works—and adjust the size until it feels right.
If you have a slimmer build (like Brad), you might not need much at all. Too much support can actually make you uncomfortable.
The market is flooded with lumbar supports—there are literally 50+ options out there. Some are memory foam, some are inflatable, some are adjustable. If you have conditions like spondylosis or spinal stenosis (common for people over 60), you might prefer a thicker, more supportive cushion. Others might do better with something slimmer.
Pro tip: It might take a few tries to find what works for you. That's totally normal.
The Screen Height Secret
Here's something people constantly get wrong: your screen is too low.
When your monitor sits too low, you naturally hunch forward to see it. You forget about posture because you're focused on work. Your back rounds out. Suddenly you're in that C posture again.
Keep your screen high enough that your eyes naturally look straight ahead, which keeps your spine in alignment.
But here's the catch: don't let your keyboard go up with the monitor. Get a wireless keyboard (or use a laptop keyboard) and keep it lower. Your upper arms should stay roughly vertical—not doing the "Tyrannosaurus Rex" thing with your elbows way up. You can even keep the keyboard on your lap if needed.
The Bottom Line
The most important thing we want you to understand is this: movement and position changes matter more than achieving the "perfect" sitting posture.
Yes, correct posture is important. Yes, proper support helps. But if you're sitting perfectly for eight straight hours without moving? Your back is still going to hurt.
So invest in a standing desk converter if you can. Get a lumbar support that actually fits your body. Position your screen at eye level. But most importantly: get up and move every 30 minutes.
Your back will thank you.
