5 Advanced Hip Stretches That'll Save Your Back

If you spend your day sitting, lifting, or bending forward, your hips might be holding onto more tension than you realize. When your hips are tight, your back has to compensate—and that's where the pain comes in. Physical therapists Bob and Brad are here to share five advanced hip stretches that'll help you reclaim mobility and take the stress off your spine.


Why Hip Flexibility Matters for Back Health

Before we dive into the stretches, here's the critical insight: all movement should come from your hips, not your back.

When you bend over to lift something, your instinct might be to round your back and go down from there. But that's exactly what creates stress on your spine. Instead, if you keep your back straight and let your hips and legs do the bending, you protect your spine from unnecessary strain.

The stretches below are specifically designed to open up your hip flexors and give your hips the freedom to move the way they're supposed to. As a bonus, they'll actually train your body to squat and lift with better posture.

Pro tip: These are advanced for a reason. They're intense, and you might feel like a pretzel—but that's how you know they're working.


The 5 Advanced Hip Stretches


1. Couch Stretch (Rectus Femoris)

What it targets: The rectus femoris muscle, which crosses your hip and pelvis

How to do it:

  • Place one leg up on a couch or bed with your knee bent

  • Keep your torso upright

  • Feel the stretch along the front of your thigh and hip

  • Hold for 15–30 seconds

Why a couch? A soft surface like a couch or bed is much more comfortable than a hard chair. Your foot won't ache, and you can really settle into the stretch.

The science: If your rectus femoris is tight, it pulls your pelvis forward, which forces your back to compensate. This stretch directly addresses that.


2. Side-Lying (Rectus Femoris Stretch)

How to do it:

  • Lie on your side on a carpeted floor, bed, or yoga mat

  • Bend the top knee and pull your foot toward your glutes

  • Gently pull your knee back (this is key—don't just bend the knee; pull it back)

  • You should feel the stretch from your quad all the way up to your hip

Easier option: Use a stretch strap or belt looped around your foot. This gives you better leverage and more comfort.

Prone variation: You can also do this lying on your stomach. Grab your foot and pull it back the same way.


3. Frog Sit

What it targets: Inner thighs and hip abductors

How to do it:

  • Sit down with your knees bent and feet apart (wider than hip-width)

  • Lower yourself down as far as is comfortable

  • You can use a cushion under your knees or feet if you need support

The progression: Don't be discouraged if you can't go deep at first. Three months of consistent practice can make a huge difference. Start where you are, and you'll be amazed at the gains.


4. Pigeon Pose (and Its Variations)

What it targets: Hip flexors and external hip rotators

Standard pigeon pose:

  • Sit with one leg bent in front of you at roughly a 90-degree angle

  • Your back leg extends behind you

  • Keep your torso upright (this is crucial)

  • You'll feel the stretch deep in your hip

90/90 variation:

  • Both legs bent at 90 degrees

  • One leg in front, one to the side

  • You can lean toward the front leg or toward the back leg to deepen the stretch

Why Brad doesn't do all the variations: Some people experience back pain with certain pigeon variations. If that's you, try the 90/90 instead—it's gentler on the lower spine.


5. Deep Wall Squat (Assisted Flexibility Training)

What it targets: Hip mobility while strengthening proper squat mechanics

How to do it:

  • Stand with your back against a wall

  • Slide down into a squat position as deep as comfortable

  • Hold for as long as you can (even 10–15 seconds is a start)

  • You can add weight over time for extra challenge

Why this works: This isn't just a stretch—it's training your body to squat with perfect form. Your back stays straight, and all the movement comes from your hips. Over time, this trains both flexibility and strength.

Bonus: You might need someone to help you stand up when you're done. It's that intense (and it's worth the laugh).


How to Lift and Squat Without Hurting Your Back

The overarching principle Bob and Brad keep emphasizing is this: keep your back straight and bend from your hips.

When you're preparing to lift something heavy:

  1. Keep your torso as upright as possible

  2. Bend primarily from your knees and hips

  3. Let your glutes and leg muscles do the work

  4. Your back should remain straight throughout

This is where these hip stretches become game-changers. When your hips are mobile and flexible, this proper movement pattern becomes second nature. You're not forcing your back to compensate for tight hips—you're giving your body the range of motion it needs to move safely.
